Why Slower Summer Runs Improve Your Autumn Performance

The clock indicates you’re running slower, but your heart and your perception of effort assure that the training isn’t exactly easy. This apparent contradiction is common in summer. When temperature and humidity rise, a pace that in spring seemed comfortable can become a substantial demand. Trying to hold the same splits at any cost is not a sign of better preparation. In many cases it only increases thermal stress, speeds up fatigue, and hinders recovery. Accepting that during the hot months you have to run slower can be one of the best decisions to maintain consistency and perform when autumn arrives.

The body must run and cool itself at the same time

During exercise, the muscles generate a substantial amount of heat. To prevent the core temperature from rising excessively, the body sends more blood to the skin and activates sweating. Part of the cardiovascular work that in cooler conditions was mainly devoted to the exercise must now be used to dissipate heat. A review published in Physiological Reviews explains that thermal stress modifies cardiovascular function, thermoregulation, fluid balance, and the perception of effort. The runner can maintain the same oxygen consumption or a similar metabolic intensity, but needs to slow down to compensate for these additional demands. Humidity further complicates the process. Sweating does not cool the body by itself: cooling mainly occurs when sweat evaporates. If the air is very humid, evaporation decreases and more sweat remains on the skin or drips to the ground without fully performing its function. Therefore there is no universal pace correction based solely on temperature. Twenty-eight degrees with dry air does not necessarily produce the same effect as twenty-eight degrees with very high humidity, lack of wind, and direct sun.

Heart rate increases even when the pace doesn’t change

In a long outing, the so‑called cardiovascular drift can emerge. Even if the runner maintains a constant speed, the heart rate rises progressively. Its causes include higher body temperature, fluid loss, and a reduced amount of blood expelled with each beat. This means that a workout started at a comfortable intensity may end up as a moderate or high effort without the pace having changed. If the runner tries to stop minutes per kilometer from worsening, they will likely end up increasing the internal load even more. In summer it is more useful to set an effort limit than a fixed speed. When the goal is to complete an easy run, preserving a sustainable intensity matters more than hitting every kilometer at the usual pace. Heart rate can serve as a reference, but it should not be interpreted in isolation either. Heat, dehydration, caffeine, stress, insufficient rest, and normal variations in the body can modulate it. It’s valuable to observe the trend and combine it with how you feel.

The perceived effort regains its usefulness

The perceived effort allows you to evaluate together breathing, muscle tension, heat, fatigue, and the overall difficulty of the session. It doesn’t replace all the data from the heart-rate monitor, but it provides information that pace alone cannot offer. In an easy run you should be able to speak in full sentences and maintain controlled breathing. If, to sustain the planned pace, you must keep your attention focused, your breathing speeds up, and your legs accumulate tension, the session is no longer fulfilling the role of a gentle workout. Thermal sensations also influence performance ability. A review published in European Journal of Applied Physiology indicates that the perception of heat participates in performance regulation. The brain integrates information from temperature, effort, and the state of the body to adjust intensity before reaching a potentially dangerous situation. Reducing the pace isn’t surrendering to a subjective feeling with no value. It is responding to a physiological signal that helps distribute effort.

Running slower doesn’t mean stopping training

Absolute pace may drop while internal stimulus remains. A run at 5:45 per kilometer on a cool morning and another at 6:10 with intense heat could generate a similar cardiovascular demand. Judging the second session solely by the clock would make it seem worse, even though both work the same intensity zone. This distinction is essential to protecting easy runs. If all of them become moderate sessions because the runner refuses to lose speed, fatigue increases and the ability to perform quality workouts decreases. In the hottest weeks you can keep a session with some intensity, but it’s wise to adapt it. Repetitions can be shortened, recoveries lengthened, and pace replaced by an effort reference. It’s also possible to choose the cooler hours or to perform certain workouts on a treadmill in a ventilated space. Most of the volume should remain genuinely comfortable. That continuity preserves aerobic capacity and allows accumulating weeks of training without turning every session into a contest against the thermometer.

Heat adaptation also brings useful changes

Repeated, controlled exposure to exercise in hot environments can lead to acclimation. The body begins to sweat sooner, improves the distribution of blood flow, increases plasma volume, and reduces, for a given load, part of the cardiovascular and thermal strain. A meta-analysis published in Sports Medicine found that heat adaptation improves various physiological, perceptual, and performance responses in hot environments. However, acclimating does not mean becoming immune to high temperatures or justifying excessive training. These adaptations require repetition and a controlled load. If each session ends in exhaustion, significant dehydration, or several days of poor recovery, heat ceases to be a manageable stimulus and becomes a problem. Nor can it be guaranteed that training in heat will directly improve later performance in cooler conditions. The possible transfer depends on the level, the planning, and how the stimulus is applied. The safest benefit for the recreational runner comes from maintaining consistency and avoiding summer from eroding training quality.

Autumn doesn’t create fitness: it lets you express it

When the temperature and humidity fall, the body needs to allocate fewer resources to cooling itself. With the same cardiovascular effort, the runner can usually move faster. The paces that seemed distant in August can reappear quickly without any sudden transformation of fitness. Autumn improvement doesn’t arise solely from the change of season. It is the expression of the work accumulated during the summer: controlled runs, adapted quality sessions, strength work, rest, and continuity. Those who try to keep their best paces in July and August may reach September fatigued, frustrated, or injured. Those who accept slowing down easy sessions have a better chance of conserving energy to train for many weeks.

How to manage summer trainings

Before starting, it’s wise to observe the temperature, humidity, sun exposure, and wind. During the run, check whether the heart rate rises disproportionately and whether the perceived effort still matches the session’s objective. In easy runs, use conversation and breathing as filters. In intense sessions, work with ranges of effort instead of insisting on an unmovable split. If conditions are extreme, cut the duration or postpone the training. It’s also important to abandon direct comparisons with routes done in other seasons. The same circuit can yield very different results depending on the environment, even if fitness hasn’t worsened. Running slower during the summer isn’t wasting time. It’s adjusting the speed to preserve the stimulus you were really seeking. The clock may show worse splits, but a well-managed load will allow you to run faster in autumn without having spent the whole summer fighting your own body.
